How to Start Yoga at Home

Starting yoga at home is easier than most people think. You don’t need special clothes, a studio, or flexible hamstrings. All you need is a quiet space, a mat or soft rug, and 15 to 20 minutes a day.

This 7-day plan introduces one new idea each day, so you build a steady habit without feeling overwhelmed.

What You Need to Start

  • A yoga mat or a non-slip rug
  • Comfortable clothes that let you move
  • A cushion or folded blanket for support
  • A quiet spot where you won’t be disturbed
  • An empty stomach, or 2 hours after a large meal

Your 7-Day Beginner Yoga Plan

Day 1: Learn to breathe

Sit comfortably with a straight back. Breathe in slowly through your nose for 4 counts and out for 6 counts. Practice for 5 minutes. Calm breathing is the base of every yoga practice.

Day 2: Standing poses

Practice Mountain Pose (Tadasana) and Tree Pose (Vrikshasana). Hold each for 5 slow breaths. Use a wall for balance if needed.

Day 3: Gentle stretches

Add Cat-Cow to loosen the spine and Child’s Pose (Balasana) to rest. Move slowly and follow your breath.

Day 4: Downward Dog

Learn Downward-Facing Dog (Adho Mukha Svanasana). Bend your knees as much as you need. Hold for 3 to 5 breaths, rest in Child’s Pose, and repeat.

Day 5: Strength poses

Try Warrior I and Warrior II. These build leg strength and focus. Hold each side for 5 breaths.

Day 6: Floor poses

Practice Seated Forward Bend, Bridge Pose, and a gentle Supine Twist. Never force a stretch.

Day 7: Put it together

Combine your favourite poses into a 20-minute flow. End with 5 minutes in Corpse Pose (Savasana), lying still and relaxed.

Tips for Beginners

  • Go slowly. Yoga is not a competition. Listen to your body.
  • Be consistent. 15 minutes daily beats one long session a week.
  • Use props. Cushions, blocks, or books make poses easier.
  • Breathe through your nose and never hold your breath.
  • Skip poses that hurt. Mild stretch is fine; sharp pain is not.

Common Mistakes to Avoid

  • Locking your knees in standing poses
  • Rounding your back in forward bends
  • Comparing yourself to photos online
  • Skipping the final relaxation

What Comes After the First Week?

After 7 days, repeat the plan and hold poses a little longer. In week three, try a beginner video class or add Sun Salutations. You can read more in our beginner’s guide to starting yoga at home and learn about the benefits of yoga.

Beginner-Friendly Modifications

Every pose in this plan can be adapted. Use these simple changes if a pose feels too hard or uncomfortable:

  • Tight hamstrings: bend your knees generously in Downward Dog and forward bends.
  • Wrist pain: come onto your forearms in Downward Dog, or make fists instead of pressing flat palms.
  • Knee discomfort: place a folded blanket under your knees in kneeling poses.
  • Poor balance: practise Tree Pose with your hand on a wall or chair.
  • Lower back sensitivity: keep a small bend in your knees and avoid deep backbends.
  • Hard to sit cross-legged: sit on a cushion or yoga block to lift your hips.

Using these changes isn’t cheating. It’s how you practise safely and build strength over time.

Week Two: How to Progress

Once you’ve finished the first 7 days, keep building slowly:

  1. Hold poses longer: move from 5 breaths to 8 breaths.
  2. Add Sun Salutations: start with 2 slow rounds and build to 5.
  3. Introduce new poses: try Triangle Pose, Low Lunge, and Cobra.
  4. Lengthen relaxation: increase Savasana to 7 to 10 minutes.
  5. Practise breathing separately: add 5 minutes of slow breathing before bed.

Aim for at least 4 or 5 sessions a week. Consistency matters far more than how long each session lasts.

Choosing a Style of Yoga

As you continue, you may want to explore different styles:

  • Hatha: slow-paced and great for learning basic poses.
  • Vinyasa: poses linked together in a flowing sequence with the breath.
  • Yin: long, passive holds that stretch deep connective tissue.
  • Restorative: gentle and supported by props, ideal for stress relief.
  • Iyengar: focuses on precise alignment, often using props.

Most beginners find Hatha or a gentle Vinyasa class the easiest place to start.

Online Classes vs Learning on Your Own

Online classes help you follow a structured sequence and hear clear instructions. Look for beginner-labelled classes from qualified teachers.

Practising on your own lets you move at your own pace and focus on what your body needs. It works well once you know the basic poses.

Many people combine both: a guided video two or three times a week, plus a short self-led session on other days. If possible, take a few in-person classes so a teacher can check your alignment.

Creating a Calm Home Practice Space

You don’t need a dedicated room. A corner of your bedroom or living room works well if you:

  • Clear the floor so you can stretch your arms and legs fully
  • Keep your mat, cushion, and blanket within reach
  • Practise near natural light or a window when you can
  • Silence your phone or switch on “do not disturb”
  • Use soft music or silence, whichever helps you focus

A dedicated, tidy spot acts as a reminder to practise and makes it easier to start each day.

Benefits You May Notice in the First Month

Everyone’s experience is different, but common early changes include:

  • Less stiffness in the back, hips, and shoulders
  • Calmer mood and lower stress
  • Better sleep
  • Improved posture and balance
  • More body awareness during daily activities
